You do not need a therapist, an app, or any equipment — just a chair or a bed, twenty minutes, and headphones if you have them. Here is the exact method, in order.
Sit or lie down somewhere you will not be interrupted. Eyes closed. Breathe slowly — in for four, out for six. Ten breaths. The only job here is to stop doing everything else. When a thought arrives, let it pass like a car you do not need to catch.
Count backwards from ten to one, slowly, one number per slow breath. With each number, imagine stepping down one stair into a quiet, comfortable place — real or imagined. By one, you should feel noticeably heavier, calmer, further from the surface. That absorbed, drowsy-but-aware feeling is the state we work in.
Say your suggestions slowly, silently, in the first person, in the present tense. The three rules: present tense, positive framing, believable. Examples:
Notice what is missing: “I will not eat cake.” Negative framing gives your mind a picture of the cake. Give it the picture of the behavior you want instead.
Pick one specific moment from tomorrow — the restaurant order, the 10pm kitchen walk-past, the morning walk. Run it in detail, with you performing the new pattern calmly and easily. See it, feel it, do it in your mind first. The brain rehearses what it imagines; make tomorrow’s rehearsal a good one.
Count up from one to five. At five, tell yourself: “Eyes open, wide awake, feeling good.” Move, stretch, done.
